When runners want to go faster or cover more distance, the most common instinct is simple: take bigger strides. However, reaching forward with the lead foot—a biomechanical flaw known as overstriding—is one of the most counterproductive habits a runner can form.
Overstriding occurs when your foot touches down well ahead of your center of mass (COM: your hips). While it feels like you are covering more ground, you are actually setting off a chain reaction that wastes energy and increases your risk of injury.
1. The “Braking Effect” Wastes Energy
Think of every footstrike as a micro-interaction with the pavement. When your foot lands directly under your hips, your leg acts like a spring, transferring force downward and backward to propel you forward.
When you overstride, your heel hits the ground out in front of your body like a wedge. This creates a backward braking force with every single step. Instead of maintaining smooth forward momentum, your muscles have to work twice as hard: first to overcome the resistance of your own footstrike, and then to drag your body weight forward over the planted foot.
2. Loss of Natural Shock Absorption
Your knees and ankles are built with natural shock-absorbing mechanisms that trigger when your leg is slightly bent upon impact.
When you overstride, your lead knee is often nearly locked out at initial contact. Without that natural bend, the impact forces—which can reach two to three times your total body weight—don’t get dispersed through your muscles. Instead, that stress shoots straight through your joints, tendons, and bones, drastically increasing the risk of:
- Patellofemoral Pain Syndrome (Runner’s Knee)
- Tibial Stress Fractures & Shin Splints
- Plantar Fasciitis & Achilles Tendinopathy
3. Slower Cadence and Increased Fatigue
Overstriding forces you to spend more time glued to the ground on each step (high ground contact time). This drags down your stride rate (cadence), making your gait feel heavy and sluggish. Over a long distance, the extra effort required to constantly fight your own braking forces drains your glycogen stores early, leading to premature muscular fatigue.
How to Fix It: Focus on Cadence and Cues
Fixing an overstride isn’t about shortening your steps artificially; it’s about shifting your focus from reaching forward to driving downward and backward.
- Increase Cadence: Aiming for a slightly higher step rate (often around 170–185 steps per minute) naturally shortens stride length and forces your feet to land beneath your hips.
- Visualize “Landing Underneath”: Cue yourself to keep your feet landing under your hips, or imagine you are running on warm coals where you need to lift your feet quickly.
- Lean from the Ankles: Maintain a slight, tall forward lean from your ankles—not your waist—allowing gravity to assist your forward momentum.
Speed and efficiency don’t come from reaching out for the road ahead. By bringing your footstrike closer to your center of mass, you eliminate braking forces, protect your joints, and unlock a far smoother, faster running stride.
